Slowing Your Breath Changes Your Brain: The Neuroscience of Anxiety

As I continue to work on the ACT in Faith project, I've gone back to reading the scientific literature, reviewing old treatment guides and books from my training, and doing some digging through other sources. Of particular interest to me is the neuroscience which has started to show tangible evidence for how therapy works on the brain. No one needs this information for therapy to work, but I find that providing a framework for why can be a motivating force for trying exercises and for providing hope. This is the second of a few articles I'll be putting out to share about what I'm learning. Read the first one here.
If you've ever been told to "breathe" during a difficult moment and found it insulting, this is meant to explain why the advice is legitimate, even if the delivery usually isn't helpful.
The short version: anxiety isn't just thoughts and feelings. It's a series of physical events which get interpreted by the brain, and that interpretation informs the body to keep up a particular physical response (floods of adrenaline, rapid heart rate, shortness of breath) creating a loop which can get stuck. Breathing interventions aren't just relaxation techniques. They're a direct intervention on the mechanism that keeps anxiety self-sustaining.
How your brain reads your body
Many people have heard of the "fight-or-flight" response, the mind and body's reaction to threat (or at least what gets labeled a threat).
To go into a little detail, a small region of the brain called the amygdala is your brain's rapid threat-detection center. It's built to react fast, often faster than conscious thought, and part of what it reacts to is what's happening inside your body: heart rate, breath, muscle tension. It's programmed to expect a certain baseline as a sign everything is fine.
In those with anxiety disorders, trauma histories, and some other conditions, the amygdala has a low threshold for "something is wrong." A small, unremarkable increase in heart rate can get flagged as a threat. It defaults ambiguous or even neutral body signals toward alarm. It's like a smoke alarm blaring when you burn your dinner. It's not necessarily wrong in its alert, but it's being a bit dramatic for the situation.
Why this becomes a loop
Once the amygdala flags a sensation as threat-relevant, it escalates physiological arousal. That escalation produces more of the very sensations it was reacting to in the first place: faster heartbeat, shallower breath, chest tightness.
The interpretation of threat creates the physical response, and the physical response confirms the interpretation. This isn't a deliberate, conscious judgment your thinking mind is making. It's an automatic appraisal happening outside conscious awareness, faster than reflective reasoning can catch up to it.
This is a big part of why logic or cognitive reassurance often doesn't work in the moment. You may know, accurately and sincerely, that you're not in danger. But your body keeps sending signals that re-trigger the alarm faster than that reasoning can override it. It can start to drown out the reassurance, too, until the thoughts match the panic: maybe something IS wrong.
Where breathwork comes in
To understand the impact breathing can have, we head to the vagus nerve. It's the longest of the cranial nerves, connecting the brainstem to the heart, lungs, and digestive organs. It serves as the primary channel of the parasympathetic nervous system, the counterbalance to the fight-or-flight response that helps the body downshift once a threat has passed. It's the braking system, if you will.
Slow, paced breathing affects your heart in a way that shifts what the vagus nerve reports back to the amygdala. You're not just "calming down" after an anxiety trigger. You're changing the raw data your brain's threat-detection system is working with, shifting the signal from danger to safe. For those without a trauma history, chronic low-level anxiety, or an anxiety disorder, this happens with relative ease.
For someone whose body is already stuck in an anxious loop, this creates a real challenge. Relying on metaphors for a moment, you could say that the braking system is very worn out and in need of reset in some. Our body's neurological systems are also like trails in the woods; the ones which are most used become well worn and the easiest to run down, if you will. The "Sound the alarm, something is wrong!" path metaphorically becomes the most clearly labeled and compelling in those moments for those with anxiety issues.
But regardless of whether you are the owner of a well-balanced nervous system or a twitchy one, breathwork still works. Our bodies, and our brains in particular, are able to be rewired. Breathwork can directly intervene to help with the reset with exhausted nervous systems. However, the breathing needs to be done in a particular way, and consistently, which is why it often seems like it "doesn't work."
Long-term work (and healing)
While breathing is a tool to use in crisis, it's best introduced as a regular practice to get a therapeutic, noticeable benefit. In those with chronic feelings of anxiousness, the natural pattern of the breath is often shifted in a way that perpetuates anxiety and needs to be molded back into right practice. Further, in a moment of panic, breathing is highly out of line with the pattern needed to properly stimulate the vagus nerve. A solid breathwork practice gets you to that pace more quickly and effectively. Over time, regular practice also helps re-tune the whole system to a baseline that's more accurate in its threat detection.
If breathing has never seemed to help you, learning the right technique and getting real-time feedback may be necessary. Many people learn effective pacing using breathwork guides and noticing the exact pace their body responds to by calming. There are also tools that measure heart-rate variability (HRV), a form of real-time biofeedback that helps confirm you've hit the right pattern. Heart Math is one that I have used for close to two decades, and part of my own daily wellness practice.
If you want to try a simple exercise to see if you might be more likely to breathe in a way to trigger your fight-or-flight system or the calming pathways, try this:
Give your self a moment to sit and breathe like you normally do. Don't try to slow you breath, or focus on it, or change it in any other way.
Place a hand on your chest and a hand on your belly, and continue to breathe while noticing the rising and falling of your belly and/or chest.
Notice which seems to expand more - your belly or your chest. It might be both, equally, too.
If your chest is rising and falling more, this is a sign that you might get stuck in fight-or-flight more easily. You have done nothing wrong, but it could signal that your body leans more towards the type of breathing that we need for aerobic burst of movement.
If your belly is rising and falling, you are more naturally inclined towards what's called diaphragmatic breathing. That's the deep breathing which helps put on the brakes for the fight-or-flight response. It's not a dramatic, big inhale, but more of a subtle shift to how deep into your body the air is pulled. That action of the diaphram is part of what stimulates the vagus nerve, changes our hearts pattern, and triggers the "rest-and-digest" response.
What this means practically
Your body isn't lying to you when it signals alarm, and it isn't something to push through or override by force of will. Your nervous system has learned, often for good reason, to read ambiguous bodily signals as dangerous. Deliberately slowing your breath and lowering your heart rate isn't a distraction technique. It's giving your brain more accurate information to work with, at the level where the anxiety is actually being generated and sustained.
This is also why breath work tends to be most effective as a regular practice rather than only a crisis tool. You're not just managing an acute spike; you're gradually retraining a predictive system that has learned to default toward threat.
Finally, there's also evidence this strengthens a person's ability to regulate other parts of the brain. The neural circuits involved in vagal regulation overlap specifically with prefrontal circuits, the ones responsible for top-down emotion regulation, the deliberate use of logic and cognitive strategy to navigate anxiety. That includes the Default Mode Network, discussed in the last post and responsible for rumination. It all works together.
