Quieting the Ruminating Mind: What Neuroscience Tells Us

As I continue to work on the ACT in Faith project, I've gone back to reading the scientific literature, reviewing old treatment guides and books from my training, and doing some digging through other sources. Of particular interest to me is the neuroscience which has started to show tangible evidence for how therapy works on the brain. No one needs this information for therapy to work, but I find that providing a framework for why can be a motivating force for trying exercises and for providing hope. This is the first of a few articles I'll be putting out to share about what I'm learning.
Most of us know the experience of a thought that won't let go. A conversation replays itself hours later. A worry about tomorrow loops on repeat while we're trying to fall asleep. We can't turn off the concern that we did something unforgivable. This isn't a character flaw or a failure of willpower. It's a specific, identifiable pattern in how the brain works, and understanding it can be the first step toward changing it.
The Wandering Mind Has a Name
Neuroscientists have identified a network of brain regions that becomes active whenever we're not focused on a task in front of us. It's active when we're daydreaming, self-reflecting, or simply letting our minds wander. It's called the Default Mode Network, and it plays an important role in things we want and need, like memory and imagining the future. But this same network is also strongly linked to rumination, or the tendency to get pulled into repetitive, self-focused negative thinking. Research has found that in people prone to excessive worry or low mood, this network tends to be more active and more strongly connected to other important brain regions than in those who ruminate less.
If you see yourself in that description, there's good reason to have hope, because science shows us that certain existing mental health treatments and physical exercise can change this. In other words, the brain appears to be trainable. And the practice most closely studied for producing this shift is mindfulness meditation, particularly as taught in structured programs like MBSR (Mindfulness-Based Stress Reduction) and MBCT (Mindfulness-Based Cognitive Therapy).
But Catholics Shouldn't Use Mindfulness
First, I want to say I hear the concern and respect that those who are worried about these practices guiding one away from God, or engaging in a spiritual practice outside of the Catholic tradition. Sometimes I specifically used the term attention training so that it's clear what I really mean. We are referring to the intentional process of learning to direct your attention towards and away from thing,s to help differentiate how I (and other Catholic therapists) view mindfulness.
For this piece, especially, I have to use the term mindfulness because the scientific research that the field has produced, as well as writings on interventions, use that term. If you are worried, I suggest this earlier piece which unpacks the topic.
If You're Still With Me
Below are three exercises drawn from these programs. Each targets a slightly different piece of the puzzle, but all of them share a common thread: learning to notice a thought without being swept into it.
It will not be easy if you have a mind that has a highly connected DMN. But each time you practice you will help reinforce and create new neurons which literally change how your brain works. You may notice nothing when you do these, but it is actually changing your brain.
1. The Three-Minute Breathing Space
What it is: A brief, three-step check-in you can do almost anywhere, designed to interrupt autopilot and bring you back to the present moment.
How to do it:
Step 1, Notice: Pause and ask, "What is here right now?" Notice your thoughts, your emotions, and any sensations in your body, without trying to change them.
Step 2, Gather: Narrow your attention to just your breath. Follow one full inhale and exhale. Do this for 3 minutes.
Step 3, Expand: Widen your awareness back out to your whole body, carrying that same present-moment attention with you as you continue your day.
Why it helps: This exercise trains the ability to step out of a mental loop in real time. It doesn't require a quiet room or a long block of time, which makes it one of the most usable tools for interrupting rumination in the middle of an ordinary day.
2. Thoughts Are Not Facts
What it is: A practice aimed directly at the heart of rumination, changing our relationship to our thoughts rather than trying to argue with their content.
How to do it: When a difficult thought arises, silently rephrase it. Instead of "I'm going to fail," try noticing, "I'm having the thought that I'm going to fail." Let there be a small gap between you and the thought, observing it as a creation of your brain rather than a statement of fact.
Why it helps: This is perhaps the most direct antidote to rumination, since rumination depends on treating a thought as true and important enough to keep chewing on. Learning to observe a thought as a mental event, rather than a fact, is one of the key mechanisms researchers believe underlies mindfulness training's effect on this brain network.
3. Mountain Meditation
What it is: A guided visualization using the image of a mountain to build a felt sense of stability amid changing mental weather.
How to do it: Sitting quietly, imagine yourself as a mountain, solid, grounded, unmoving. Picture the weather changing around you: sunshine, storms, wind, snow. The mountain remains itself through all of it. Let your thoughts and moods be the weather, arising and passing, while some steadier part of you remains present underneath.
Why it helps: This practice offers a memorable image for a difficult concept, that we can hold a stable vantage point even while difficult thoughts and feelings move through us. It's often a good closing practice, since the metaphor tends to stay with people long after the exercise ends.
A Note on Consistency
None of these exercises are one-time fixes. The research behind them comes from structured programs practiced over eight weeks or more, not single sessions. Like any skill, the benefit comes from repetition. Even a few minutes a day, practiced consistently, appears to matter more than occasional longer sessions. Start small, be patient with the process, and treat each practice as training rather than a test you can pass or fail.
